Shift Worker Sleep Planner

Optimize your sleep schedule for shift work with sleep windows, nap timing, and light strategies.

About this calculator

Which of three schedule templates you get is decided first, and for the Rotating option that decision is made by your shift start hour rather than by the dropdown: a rotating worker starting before noon is planned exactly like a day worker, one starting between noon and eight in the evening like an evening worker, and one starting later like a night worker. Day-shift plans run backwards from the alarm, opening the sleep window at your start hour minus your target sleep minus a one-hour buffer for getting ready, and closing it an hour before you clock on. Evening and night plans run forwards from the end of your shift instead, opening an hour after you finish and closing once your target hours have elapsed, which is why the default ten-at-night to six-in-the- morning shift produces a seven in the morning to half past two window. The nap suggestion follows the same split: night workers are pointed at a ninety-minute nap three hours before clocking on, evening workers two hours before, and day workers are told they should not need one.

Anchor sleep for days off is simply half your target, rounded to the nearest hour. Two fields are worth calling out honestly — consecutive days on and days off are collected but never enter any calculation, so changing them will not move a single output. The difficulty rating likewise keys off the dropdown alone, meaning a rotating worker is always warned as Very High even while being handed an ordinary day-shift plan.

How to Use This Calculator
  1. Select your shift type; if you pick Rotating, the plan you receive is determined by the start hour you enter next.
  2. Enter Shift Start and Shift End as 24-hour values — these drive the sleep window and the nap time.
  3. Set Target Sleep Hours, which sets the length of the sleep window and halves into the anchor-sleep figure.
  4. Read the Main Sleep Window, then the Recommended Nap, Light Strategy and Melatonin Advice chosen for your shift pattern.
  5. Use Anchor Sleep on your days off to keep part of the sleep window fixed; the Consecutive Days On and Days Off fields are recorded for your own reference and do not alter any output.

What each input means

Shift Type
Your work shift pattern
Shift Start (24h)
Hour your shift starts
Shift End (24h)
Hour your shift ends
Consecutive Days On
Days on shift in a row
Days Off
Days off between shift rotations
Target Sleep Hours
Desired total sleep hours per day

How this is calculated

Worked example, using the default values

  1. Identify Input Parameters
    4 parameters
    Shift Type = 3, Shift Start (24h) = 22, Shift End (24h) = 6, Consecutive Days On = 4 = 6 input(s) provided
  2. Calculate Main Sleep Window
    Main Sleep Window = `${formatTime(mainSleepStart)
    07:00 — 14:30 = 07:00 — 14:30
  3. Calculate Recommended Nap
    Recommended Nap
90-min nap before shift at 19:00 = 90-min nap before shift at 19:00
  4. Calculate Light Strategy
    Light Strategy
Bright light during shift; wear sunglasses commuting home; blackout curtains = Bright light during shift; wear sunglasses commuting home; blackout curtains

Frequently Asked Questions

I chose Rotating but got a night-shift plan. Is that a mistake?

No — with Rotating selected the start hour decides the template. Starting at ten at night falls into the night branch, starting at two in the afternoon gives the evening branch, and starting before noon gives the day branch, complete with the day-shift light and melatonin wording.

Why does the day-shift window end before my shift starts rather than at it?

Day plans reserve a one-hour buffer for waking, washing and travelling. The window closes exactly an hour before your start time and opens your full target sleep before that, so a ten o'clock start with a seven and a half hour target runs from half past one to nine.

Do the days on and days off fields change anything?

They do not. Both are collected by the form but never referenced by any calculation, so the sleep window, nap time, light strategy, melatonin advice, difficulty rating and anchor sleep are all identical whether you work two consecutive shifts or seven.

How is anchor sleep for days off worked out?

It is half your target sleep, rounded to the nearest whole hour, and nothing else feeds it. A seven and a half hour target gives four anchor hours and a nine-hour target gives five, regardless of shift type or start time. The idea is to keep a fixed block of sleep common to both schedules.
