Warmup Protocol Calculator
Generate a dynamic warmup protocol with exercise counts and duration based on sport type, intensity, and age group.
About this calculator
This calculator assembles a pre-session warmup from three dropdowns, and unusually for this category, no single one of them outweighs the others on the headline number. Warmup Duration is built additively: a base by Sport Type (10 minutes for running, 12 for strength training, 15 for team and combat sports), plus an intensity adjustment (−2 minutes for a low-intensity session, +3 for high), plus an age adjustment (+2 minutes for youth, +5 for seniors). Each dropdown can swing the total by up to five minutes, so the result is genuinely shared between the three rather than dominated by one field.
Dynamic Exercises works differently — the count is a per-sport base (6 for running, 5 for strength, 7 for team sport, 8 for combat) with two extra movements tacked on only for high-intensity sessions, and age plays no role in it at all. Static Stretches follows the modern dynamic-before, static-after convention: the count is zero for most users, rises to 2 only for low-intensity sessions, and jumps to 4 for the senior group regardless of intensity — the one place where Age Group overrides Session Intensity rather than combining with it. The tool does not prescribe specific movements per muscle group or account for prior injury, weather, or facility constraints.

Frequently Asked Questions
Which input should I expect to change my warmup duration the most?
None stands above the others — each of the three dropdowns can move the total by up to five minutes. Sport Type sets a 10-15 minute base, Session Intensity subtracts 2 or adds 3, and Age Group adds 0, 2, or 5, so the final duration is an even sum of all three choices.
Why does the calculator show zero static stretches for my session?
The protocol follows the dynamic-before, static-after convention: Static Stretches stays at 0 unless you are in the senior age group (which gets 4) or running a low-intensity session (which gets 2). Dynamic movement is prescribed before exercise; static holding is deliberately minimized.
Does my age group change the number of dynamic exercises?
No. Dynamic Exercises is set by Sport Type (5 to 8 movements depending on the sport) plus a flat bonus of 2 when Session Intensity is high. Age Group feeds only the total duration and the static-stretch count, never the dynamic list.
If I'm a senior doing a low-intensity session, do the two static-stretch rules stack?
No — the senior rule wins outright. The logic checks Age Group first and assigns 4 static stretches for seniors, so the low-intensity case (which would otherwise give 2) never applies to you. The two adjustments are alternatives, not additive.
