About this calculator
Target Work Pace is your Current Easy Pace (entered as minutes and seconds per mile) multiplied by a per-second-per-meter Work Pace Factor that depends on Session Type: 0.9x for Threshold/Tempo (a comfortably-hard effort a bit faster than easy pace), 0.86x for VO2max Intervals (a hard effort closer to 5K-race intensity), or 0.82x for Speed/Repetition (the fastest of the three, meant for short, all-out reps). Because a lower multiplier on time-per-distance means a faster pace, Speed sessions always compute the fastest Target Work Pace, VO2max the second-fastest, and Threshold the slowest -- matching how those training zones are used in practice. Rest Duration is the Work Interval Duration multiplied by a Session-Type-specific work:rest ratio -- 1:0.25 for Threshold (short recovery), 1:1 for VO2max (equal work and rest), or 1:2 for Speed (long recovery relative to a short, very fast rep) -- reflecting that the harder and shorter the effort, the more recovery it needs between reps.
Total Interval Distance is simply Interval Distance multiplied by Number of Intervals; it does not depend on your pace inputs or your Session Type selection at all, so changing either of those reshapes your target paces and rest durations without changing how far the workout covers in total. Full Session (incl. warmup/cooldown) adds a fixed 20 minutes (10 minutes warmup plus 10 minutes cooldown) on top of the computed work-and-rest total, a common recommendation for structured interval sessions to reduce injury risk and prime interval quality.

What each input means
- Session Type
- VO2max: hard 3-5 min reps with equal rest. Threshold: comfortably hard with short rest. Speed: all-out short reps with long rest.
- Current Easy Pace Minutes
- Minutes portion of your current easy/conversational pace per mile. Interval paces are calculated from this baseline.
- Current Easy Pace Seconds
- Seconds portion of your easy pace per mile.
- Interval Distance
- Distance per interval repetition. Common: 200m (speed), 400m (VO2max/speed), 800m-1600m (VO2max), 1600m-3200m (threshold).
- Number of Intervals
- Total number of work repetitions. Typical: 4-8 for VO2max, 3-5 for threshold, 8-16 for speed.

Frequently Asked Questions
Why is the target pace for Speed intervals faster than for VO2max or Threshold?
Each Session Type applies a different Work Pace Factor to your Current Easy Pace -- 0.82x for Speed/Repetition versus 0.86x for VO2max and 0.9x for Threshold/Tempo. Because a lower factor means fewer seconds per meter, Speed always produces the fastest computed target pace of the three, consistent with how short, all-out repetition work is meant to be run.
Does changing my interval pace also change the total distance I'll cover?
No -- Total Interval Distance is calculated purely as Interval Distance multiplied by Number of Intervals. Your Current Easy Pace and Session Type selection change the target paces and rest durations the workout prescribes, but they have no effect on the total distance figure at all.
Why does Speed/Repetition training use a longer rest ratio than Threshold work?
Speed/Repetition intervals use a 1:2 work:rest ratio because the reps are run at a very fast pace and need substantial recovery to be repeated at full quality, while Threshold/Tempo work uses a much shorter 1:0.25 ratio because it's run at a comfortably-hard, more sustainable effort that doesn't require full recovery between reps.
What does the Full Session time include beyond the intervals themselves?
Full Session (incl. warmup/cooldown) adds a fixed 20 minutes on top of your total work and rest time -- 10 minutes for warmup and 10 minutes for cooldown -- reflecting the standard recommendation to bookend a structured interval workout with easy running before and after the hard efforts.
