This calculator turns three choices into a per-muscle foam rolling prescription: how long each set lasts, how many sets to do, how many passes per set, and how hard to press. Duration Per Set starts from a base for the Target Area — 30 seconds for quads, hamstrings, back, and IT band, but only 20 for calves — then adjusts for Soreness Level, adding 15 seconds when you report 4 or 5 and trimming 5 when you report 1 or 2. The Timing dropdown then scales that figure: pre-workout rolling is cut to 70 percent (shorter, movement-oriented), while post-workout runs 130 percent for slower, deeper work.

Timing alone decides the set structure too — two sets with 8 faster rolls before a workout versus three sets with 6 slower rolls after — so the post-workout protocol is longer on every axis despite using fewer passes per set. Pressure Level is read entirely off your soreness: very sore prescribes a light touch (level 2), moderate soreness sits at 3, and low soreness allows firm pressure at 4, with one override — pre-workout pressure is capped at Moderate no matter how good you feel, since deep pressure before exercise can temporarily blunt force production. What the engine does not model is roller density, body weight on the roller, or contraindications like acute muscle tears.

Frequently Asked Questions

Why does the post-workout protocol use fewer rolls per set but take longer overall?

Post-workout rolling is slower and deeper: each set runs 130 percent of the adjusted base duration with 6 slow passes, across 3 sets. Pre-workout uses 8 quicker passes squeezed into 70 percent of the duration across 2 sets — more rolls, less total time.

Why is my recommended pressure lower when I'm more sore?

The pressure logic deliberately inverts intensity against soreness: a soreness of 4 or 5 prescribes Light pressure (level 2), moderate soreness gets Moderate (3), and little or no soreness allows Firm (4). Rolling very sore tissue hard tends to increase guarding rather than release it.

I selected low soreness and pre-workout — why is my pressure capped at Moderate?

Pre-workout rolling has an override that clamps pressure at level 3 regardless of soreness. Even though low soreness would otherwise prescribe Firm (4), deep pressure immediately before training can transiently reduce muscle force output, so the cap applies.

Does the target muscle change anything besides Duration Per Set?

No — Target Area feeds only the base duration (30 seconds for most areas, 20 for calves). Sets and Rolls Per Set are computed purely from your Timing selection, while Pressure Level is computed from Soreness Level (with a pre-workout cap from Timing) — Soreness has no effect on Sets or Rolls Per Set. All three outputs stay identical as you switch muscle groups.
